There is an actual method behind visualisation training: a named protocol, a way to write your own script, and a real weekly dose. None of it is the vague picture of winning that most coaching implies. What Is Visualization Training?
Visualisation training is deliberate, structured mental rehearsal of a skill or performance, using sight, feel and emotion, with no physical movement involved. It is a trained skill, sharpened through repetition.
In our coaching work, visualisation earns its place by doing two jobs at once: rehearsing success and mentally correcting likely mistakes before they happen on court. Athletes who apply it consistently, alongside skills like self-talk reframing, tend to manage their emotions better in competition and carry that consistency across a whole season.
Decades of pooled research agree: mental practice reliably beats no practice, and imagery layered onto physical practice beats physical practice alone. In sport science, that counts as a real, moderate performance gain.
The why is its own story: the theories explaining imagery's effect run from brain-level rehearsal to confidence-building, and elite athletes lean on all of them. This guide stays on the how.
Visualisation is one tool in a wider kit that also covers focus, confidence and recovery work; it just happens to be the most famous piece.
Here is how to actually do it.
Before You Start
Set aside 5 to 10 minutes, somewhere quiet, at a consistent time; before sleep or right before training works well for most athletes. Some athletes record their script (you will build one later in this guide) as audio and play it back, which frees them from having to remember the words.
One move we give athletes for the night before a competition: keep the imagery simple and rehearse what success feels like, such as imaging yourself executing the first three minutes of the event in flow. The what-if loops that show up at bedtime lose their grip once the mind has a concrete scene to run instead.
If your first attempts feel hazy or hard to hold, that is normal and does not mean you are bad at visualising. Imagery ability varies between people and sharpens with practice; sport psychologists even measure it, with tools that score how vividly you see and feel a movement.
Before writing a script, learn the three lenses you will choose between.

A badminton player grooving her serve technique might lean external, watching her swing shape from outside. The same player reading a fast rally benefits more from internal, felt imagery, so try both for your own sport rather than assuming one is correct.
The felt, emotional side of imagery matters as much as the picture, especially once nerves enter the scene: how the body reads pressure shapes whether those scripted feelings help you or spiral.
The PETTLEP Protocol: The Seven-Part Framework
Generic imagery, the close-your-eyes-and-picture-success kind, is weaker than it needs to be. PETTLEP was built from functional-equivalence theory: the more realistic the rehearsal, the more the brain treats it like the real thing.
PETTLEP has seven elements. Run each one against a single skill and the protocol stops looking like theory and starts looking like a checklist; we will carry a badminton serve through the whole table.

The point of every row is the same: the more realistic each element, the more your brain treats the rehearsal as practice, not fantasy. Field studies back this up directly.
In head-to-head trials, PETTLEP-based imagery has outperformed traditional, generic imagery everywhere from team pitches to the golf course to the weight room. You do not need all seven elements perfect on day one.

How To Write Your Own Imagery Script
A script beats a vague mental picture, and you can build one yourself with the five-Ws method. Answer four questions before you write a word.
Who is imaging: your own level, habits and preferences, not an idealised version of yourself. Where and when: the real court, the real time of day, the real competition setting.
Why: name the actual function this script serves. It might drill a skill, rehearse a strategy, lock in a specific goal, calm pre-match arousal, or build confidence through repeated successful reps.
What: the actual content, built from the seven PETTLEP elements above. Once you know who, where, why and what, write the script itself, and include two ingredients most athletes skip.
Bio-informational theory holds that an effective script needs stimulus propositions (what you would see, hear and feel in the scene) and response propositions (how your body and emotions respond: heart rate, breath, focus). A script that only describes the scene, with no bodily or emotional response written in, is doing half the job.
Here is a short fragment for a badminton serve, showing both ingredients together: "I feel the racket grip in my palm and the court lights overhead. My heart rate lifts slightly as I bounce the shuttle twice, then I exhale and my shoulders drop. I toss, strike, and hear the clean contact; I feel calm and ready for the return."
Write your own version rather than downloading a generic script; scripts built by or with the athlete produce stronger engagement than off-the-shelf ones.
A Sample Visualization Session, Step By Step
Here is a full session you can run today, in roughly 8 minutes. Use the badminton serve script above, or swap in your own skill.
Settle first. Sit or lie somewhere quiet, close your eyes, and take four slow breaths until your body actually feels still, not just your mind (1 minute).
Run your script in PETTLEP conditions. Picture yourself in your kit, on your actual court, and let the serve take exactly as long in your head as it does in real life, toss to contact (3 minutes).
Rehearse the skill executed well, in full: the toss, the strike, the shuttle clearing the net, the point won. Feel the outcome, not just the technique (2 minutes).
Now rehearse one small mistake, and the recovery from it. Image a serve that clips the net and falls short, then the composed reset before your second serve: a slow exhale, a reset of your stance, a clean second attempt (1 to 2 minutes).
Close by bringing your attention back to the room around you, then open your eyes and take one more breath (30 seconds). A script that only ever shows perfection leaves you unprepared for the moment something actually goes wrong mid-match, so building the recovery in now means your body already knows what composed looks like.
How Often Should You Practise Visualization?
Three sessions a week is the evidenced minimum, not a soft suggestion. When dosage was tested directly, athletes who ran imagery three times a week improved; those training once or twice a week did not.
Short, consistent sessions beat long, rare ones. Five to ten minutes, three times a week, sustained for a month, will do more for your game than one 40-minute session before a big match.
From our practice, that consistency is also what builds fluency. A large share of our sessions with athletes is spent getting them to apply the same mental skill across different scenarios until it runs smoothly, and that only comes with time and repetition.
One thing this is not: a replacement for physical training. Across the pooled studies, imagery adds to physical practice; it does not substitute for it.
Keep doing your reps on court, and add the imagery work on top of them.
Common Mistakes That Stop Visualization From Working
Vague, silent-picture imagery is the biggest one. If your script has no felt sensation and no emotion in it, add the Emotion and kinaesthetic elements from PETTLEP; imagery with no felt sensation gives your brain little to rehearse.
Second: imagining only flawless execution. Script in a mistake and a composed recovery, the way the sample session above does, or your rehearsal will not match what actually happens in competition.
Third: practice done whenever you remember, not on a schedule. Fix it with the three-times-a-week minimum above; the regular schedule is what drives the result.
Fourth: a generic downloaded script instead of one built around your own level and skill. Use the five-Ws method above to write your own.
Fifth: treating visualisation as a substitute for physical training rather than an addition to it. It works alongside your reps, not instead of them.
Fix the vague-picture mistake first, and confidence tends to follow. Repeated, successful rehearsal is one of the ways athletes turn reps into durable self-belief, especially once the script includes recovering well from things going wrong.

Week 3 is where composure under simulated pressure starts to carry over: staying steady when it counts on court is a quality you can train. Week 4 is where the script stops being a separate task and folds into your fixed pre-game sequence, one more anchor your body recognises.
Imagery is one strand of a bigger build-up: sequencing mental work around drills, sleep and logistics is what turns a single technique into a full pre-competition system. By the end of week four, the script should feel like something you would genuinely miss if you skipped it.
